I've done one that is um 20 minute efforts within a again it's a three hour bike 20 minute efforts in there and then the runoff is 500 meters getting into your flow. I just kind of like the change of that and especially yeah that last 500 really hurts. Swimming has always been something that you're focusing on still to this day. It's also about trying to work less hard in the water because you're coming out if your heart rate's so much more elevated than you've wasted so much more energy than a good swimmer. You can do upper upper body weights in the gym last winter that I think helped a little bit as well as the flexibilityUm poolside
