Workout Intensity, Duration and Duration for Body Composition

I've been doing a crossfit type of workout at my club for six months. I'm not sure the instructors understand the concept of stress in stress induced quartersal lease, and i want to understand it myself. My ideal goal is to get to one 85 to one 90, at ten % body fat. Is there an optimal body comp programm in terms of intensity, duration and frequency? Any guidance is appreciated hum.
